On the last morning of August, the sun comes up over Riga at 06:23 and goes down at 20:22 — thirteen hours and fifty-nine minutes of daylight. That sounds generous until you set it beside midsummer, when the same city had seventeen hours and fifty-two minutes. Almost four hours of light have already gone, quietly, while nobody was counting. And the going has accelerated: the day is now shrinking by roughly four minutes every twenty-four hours. By the first of October, sunrise has slipped to 07:26 and the day is down to eleven and a half hours.
This is the week most of us go back to the desk. School starts, the calendar fills, the alarm moves an hour earlier than it has been all summer — and it does so in a month when the light is retreating faster than at any other point in the year. That combination is why the return to routine feels harder than it should. It isn’t only that you have more to do; it’s that you are being asked to do it while your internal clock is losing its strongest reference point.
Which is also why this is the best possible week to build a morning. Not an elaborate one — five things, none longer than a few minutes, each with a mechanism and at least one real study behind it, and at the end an honest account of what they will not do.
Why the morning carries more weight than it should
Your body does not run one clock. It runs a master clock in the hypothalamus and a scattered network of peripheral clocks — liver, gut, fat tissue, immune system — that keep their own time. The master clock is set almost entirely by light. The peripheral clocks listen to other things, and one of the loudest is food.
How far modern life has pushed the master clock is easier to see than you might expect. In 2013, a team at the University of Colorado led by Kenneth Wright measured eight adults’ light exposure and melatonin timing during an ordinary working week, then sent them camping in the Rockies for a week with no torches or personal electronics [1]. Outdoors, they received roughly four times the light intensity of their normal lives, and their internal biological night moved about two hours earlier — beginning around sunset, ending just before waking. Late chronotypes, the people who habitually struggle in the morning, shifted the most.
A follow-up from the same group in 2017 showed the effect does not need a week [2]. Nine people who camped over a single summer weekend achieved about 69% of the shift seen after a full week of natural light; five who camped near the winter solstice were exposed to roughly thirteen times as much daytime light as in their normal weekday environment, and their melatonin began rising 2.6 hours earlier. Small samples, all of them. But the direction is consistent and the mechanism is not mysterious.
Morning light also does something more immediate. In a 2001 study at the University of Chicago, eight healthy men kept awake for 36 hours were moved from dim to bright light between 05:00 and 08:00; cortisol rose by more than 50% within the hour, and the usual deterioration in alertness was blunted [3]. The same exposure in the afternoon did nothing. Note the conditions: sleep-deprived men under a constant routine, not people getting up for work. The morning cortisol system is unusually light-sensitive — which is not the same as saying a walk to the tram replaces a night’s sleep.
Your morning is not a mood you happen to be in. It is a set of signals your body is reading — and most of them you can choose.
Ritual one: light before screens

Ten minutes outside, within an hour of waking, before the phone.
A well-lit kitchen runs at perhaps 300–500 lux. An overcast Baltic morning in September is comfortably above 1,000 lux and often several thousand; direct sun is tens of thousands. Your eyes adapt so fast that indoor and outdoor light feel similar. To your circadian system they differ by an order of magnitude, and the camping studies are essentially a very expensive demonstration of that gap [1][2].
Practically: take the coffee to the balcony instead of the sofa. Walk the first stop rather than taking the bus. Stand outside with the dog rather than opening the door and waiting. In late August you have light from 06:23; by mid-October you will leave home before sunrise and the useful window moves to lunchtime. Do it now while it is easy, so the habit exists when it is hard.
Cloud does not cancel this. Glass mostly does — a window seat is better than nothing and far worse than a doorway.
Ritual two: water first, coffee second, and a cut-off you keep

You wake mildly short of water. Whether that matters is a fair question, and the honest answer is: a little.
The best-known experiment on this is Matthew Ganio’s 2011 trial in the British Journal of Nutrition, in which 26 young men were tested at rest and during treadmill walking, normally hydrated and then dehydrated by about 1.6% of body mass [4]. At that mild level, without overheating, vigilance errors increased, working-memory response times slowed, and self-reported fatigue and tension rose. Small effects, a small sample, fluid lost through exercise rather than sleep — not a licence for the “you are chronically dehydrated” genre, but a fair argument for a glass of water before the kettle.
Coffee is the more interesting half. The popular advice to delay your first cup by 90 minutes is, as far as the published record goes, an inference rather than a finding: no trial shows that this specific delay improves anything. What is well demonstrated is the other end of the day. In 2013, Christopher Drake and colleagues gave 12 healthy sleepers 400 mg of caffeine — two to three cups — at bedtime, three hours before bed, or six hours before bed [5]. All three timings disrupted sleep measurably against placebo, and the six-hour dose cut objectively measured total sleep time by more than an hour. The participants did not notice.
That last detail is the useful one. If you go to bed at 23:00, the coffee that costs you an hour of sleep is the one at 17:00 — and you will not feel it as caffeine. You will feel it tomorrow, as a morning that needs more coffee. An early cut-off is a morning ritual in disguise.
Ritual three: the order of the plate

If the master clock reads light, the peripheral clocks read food — and the evidence for that is now direct rather than inferred.
In 2017, Sophie Wehrens and colleagues at the University of Surrey ran ten healthy young men through a 13-day laboratory protocol, giving meals at five-hour intervals beginning either 0.5 or 5.5 hours after waking [6]. Delaying meals by five hours left the master-clock markers untouched — melatonin and cortisol did not move. But the plasma glucose rhythm shifted by 5.69 ± 1.29 hours, almost exactly tracking the meals, and the PER2 clock-gene rhythm in fat tissue shifted by about an hour. Ten men in a laboratory is not the world; it is a clean demonstration that when you eat is itself a time signal to some of your tissues.
What you eat changes the shape of the morning too. Heather Leidy’s 2013 crossover trial in the American Journal of Clinical Nutrition put 20 overweight or obese late-adolescent girls who habitually skipped breakfast through three six-day conditions: no breakfast, a 350-kcal cereal breakfast with 13 g of protein, or a 350-kcal egg-and-beef breakfast with 35 g [7]. Eating breakfast at all reduced daily hunger; the higher-protein version went further — greater fullness, lower ghrelin, higher peptide YY, less evening snacking on high-fat foods — with no difference in total daily energy intake. Twenty teenage girls is a narrow sample: a mechanism to test on yourself, not a law.
Order matters too, and here the study is smaller still but strikingly clean. Alpana Shukla’s 2015 pilot in Diabetes Care fed 11 people with metformin-treated type 2 diabetes the same meal twice, once with carbohydrate first and once with vegetables and protein first [8]. With carbohydrate last, glucose was 28.6% lower at 30 minutes and 36.7% lower at 60 minutes, and the incremental area under the glucose curve fell by about 73%. Eleven participants, all with diagnosed diabetes, one meal — a signal, not a settled fact. But the instruction costs nothing: eggs and vegetables before the bread, the sweet thing alongside food rather than instead of it.
That last clause is where a glass of juice belongs — with the plate, not in place of it. A cold-pressed apple, ginger, turmeric and lemon blend poured beside breakfast is a different proposition from the same glass drunk alone at 10:30, and the difference is entirely about what else is on the table.
Ritual four: the same wake time, Saturday included

The single most disruptive thing most people do to their body clock is not a late night. It is a late morning, twice a week, every week.
Marc Wittmann and colleagues named this in 2006: social jetlag, the gap between the sleep timing your body wants and the sleep timing your schedule imposes [9]. Surveying 501 people with the Munich ChronoType Questionnaire, they found late chronotypes accumulate substantial sleep debt on workdays and repay it on free days — and that the associations with poorer wellbeing and higher stimulant use tracked the misalignment, not the chronotype itself. This is survey data: association, not cause.
What it suggests is that a two-hour lie-in on Saturday and Sunday is, in circadian terms, a small westward flight every weekend — and Monday is the jet lag. Shift your wake time by no more than an hour and Monday arrives without the time change. This is the least appealing item on the list and probably the highest-yield one. If you adopt only one, adopt this and ritual one together: same wake time, then light.
Ritual five: the anchor that holds the other four

Everything above fails the same way. Not through disagreement — through Wednesday.
The most reliable fix in the behavioural literature is also the least glamorous: decide in advance when, where and how, not merely that. Peter Gollwitzer and Paschal Sheeran’s 2006 meta-analysis of 94 independent tests found that forming such an “implementation intention” had a medium-to-large effect on goal attainment, d = 0.65 [10]. In one underlying trial, Sarah Milne and colleagues randomised 248 people to a control group, a motivational intervention, or that same intervention plus a written plan specifying when and where they would exercise [11]. Over the following fortnight, 38% of controls and 35% of the motivation-only group exercised. In the group that had written the plan down, 91% did.
So attach each ritual to something you already do without deciding. After I turn off the alarm, I open the balcony door. After I fill the kettle, I drink a glass of water. After I sit down at the table, vegetables and protein before bread. The existing action is the anchor; the new one rides on it.
How long until it holds? Less certainly than the internet claims. Phillippa Lally’s 2010 study is the source of the famous “66 days” [12]. Ninety-six volunteers chose a daily eating, drinking or activity behaviour and reported for 84 days; of the 82 who provided data, only 39 produced curves that could be modelled. Among those, the median time to reach 95% of maximum automaticity was 66 days, with a range from 18 to 254 — and the longer figures are extrapolations past the study’s end. The authors were careful to say they had measured automaticity, not habit. Some things stick in three weeks, some take most of a year; the average is not a promise.
What this will not do
None of these five rituals will make you a morning person if you are not one. Chronotype is substantially heritable; light shifts its timing, it does not rewrite it. And none compensates for insufficient sleep — no breakfast, no light and no juice substitutes for the hour you did not spend asleep.
Breakfast in particular deserves a correction. For decades it was “the most important meal of the day”; the trial evidence does not support the weight-loss version of that claim. A 2019 BMJ systematic review by Katherine Sievert and colleagues pooled 13 randomised trials and found that adding breakfast was associated with roughly 260 kcal more total daily intake and about 0.44 kg more body weight than skipping it [13]. The authors rated the evidence low quality and follow-ups were short — a mean of seven weeks — so this is not proof that breakfast makes you heavier, but it is good reason to stop telling people it will make them lighter. The case for a morning meal here is appetite regulation and time signalling, not weight.
Juice deserves the same treatment. In three large US cohorts followed over more than three million person-years, Isao Muraki and colleagues found greater whole-fruit consumption associated with slightly lower type 2 diabetes risk, and greater fruit juice consumption with a modestly higher risk — a hazard ratio of 1.08 per three servings per week [14]. That is an association, not a cause, and the trial evidence points the other way: a 2017 meta-analysis of 18 randomised controlled trials found no significant effect of 100% fruit juice on fasting glucose or fasting insulin [15]. That meta-analysis was conducted by Exponent, Inc. on behalf of the Juice Products Association, which you should weigh accordingly. The fair reading: juice is not whole fruit, should not displace it, and a glass with a meal is a different thing from a litre across a day.
What juice does do is deliver, in a form you will actually drink, compounds that are hard to get in quantity from a rushed morning. Under EU rules, vitamin C may be described as contributing to the normal function of the immune system, to the reduction of tiredness and fatigue, to normal collagen formation, and as increasing iron absorption [16] — that last one being why a vitamin C source alongside a plant-based breakfast is more than decoration. The iron in oats and pulses is non-haem iron, the form that absorbs poorly on its own and considerably better in the presence of ascorbic acid. Which is the practical case for keeping something like a rosehip pressing or a dark berry blend on the same table as the porridge.
A standing caution: if you are pregnant, taking anticoagulants, managing reflux, or on regular medication, check with your doctor or pharmacist before adding a concentrated plant product to a daily routine. Turmeric and grapefruit interact with common drugs; berry and sea buckthorn juices are acidic enough to matter with reflux; any new plant is a new allergen for someone.
What to actually do this week
Pick a Monday — this one will do — and run this for five days.
Set one wake time and keep it, including Saturday, within an hour.
Before the phone, go outside for ten minutes. Balcony, doorstep, the walk to the tram. Cloud is fine.
Water before coffee. One glass. Then coffee, and a cut-off you can live with — 14:00 if you sleep badly, 16:00 if you sleep well.
Change the order of the plate. Protein and vegetables first, bread and the sweet thing last, and drink anything sweet with food rather than alone.
Write the anchors down, in the form “after X, I will Y”, and stick the paper where you will see it at 06:40. That single act is the one with d = 0.65 behind it [10].
If a morning drink is the piece that makes the rest happen, keep it small and consistent rather than large and occasional — a short glass from the sea buckthorn range or from a morning set, standing beside the kettle, where the kettle is the anchor. Four minutes a day. That is what Riga is losing right now, and it will keep losing at roughly that rate through the equinox. You cannot negotiate with it. What you can do is meet it at 06:23 with the door open, a glass of water in your hand and a plan written on paper — so that when the sun comes up at 07:26 instead, and then at 08:00, the morning is already built and no longer depends on the light to hold it up.
